Beginner indoor session

A first-session format for a gym, studio, or half-court space where the group needs clean cues and easy transitions.

Summer challenge session

A hotter-weather session built around outdoor challenge energy, pace changes, and a bigger team finish.

Host cue: Keep the reset point in the shade or at one water stop, and shorten the return lane first if the heat starts changing pace.

Host checklist
  • Mark the start, return, and score zones before the group arrives.
  • Demo the first rep at half speed so the room sees the rule, not just the pace.
  • Keep one visible clock and one visible team score for the full session.
  • Finish with one shout-out and one note about what the next session builds toward.

      Coach calls colors or numbers as the group shuffles between cones, touches the right marker, then resets to ready stance.

      Best for: opening the session with movement, listening, and easy energy.

      Partners count down alternating lunges with a torso rotation, then switch into a short shuffle reset on each completed round.

      Best for: loosening hips and trunk without stopping the session cold.

      Complete a small set of hinge reps, sprint to the next marker, then repeat with a slightly longer run each round.

      Best for: teaching posture and acceleration before the main blocks start.

      Carry a sandbag out and back on short shuttles while the distance grows each round and the drop zone stays fixed.

      Players crawl through cone gates, pop up for a short run, then drop back down before the next gate section.

      Best for: mixed-level groups that want challenge without complicated rules.

      Carry a bucket to the far line, set it down cleanly, sprint back empty, then rotate to the next teammate.

      Bring in timed pushes, loops, and repeat ladders when the group wants bigger output.

      20/40 Turf Push

      Push hard for twenty seconds, walk and reset for forty, then repeat across multiple rounds with the same marked lane.

      Best for: simple interval work that still feels coached and shared.

      Ruck Loop Race

      Teams complete repeated weighted loops around a marked route and score one point for every clean return inside the time cap.

      Best for: outdoor sessions where the group wants structure without station clutter.

      Run a hill, walk down under control, then add one more repeat each round until the cap is reached.

      Best for: simple outdoor conditioning with an obvious finish line.

      Numbers are scattered around the field and players must reach them in sequence while reacting to coach changes mid-run.

      Each team races to complete a bingo-style card by winning sprints to different corners and checking off the right pattern.
