Couch to 5K
Also known as
c25k · couch to 5k · nhs couch to 5k · walk run plan
Community talk may be wrong. Not medical, training, or diet advice. Sharp pain, fainting, or disordered-eating concerns need a clinician.
In brief
Couch to 5K is a beginner running-plan format that alternates walking and running before building toward longer continuous runs.
People discuss repeating sessions, fitting runs into the week and finishing the plan at their own pace; running for 30 minutes and covering 5K can be separate milestones.
Good to know. Starting on week 5. Racing the intervals. Skipping rest days. Shame if they repeat a week.
What people say
- The job: Go from “I don’t run” to “I can jog 30 minutes.”
- NHS Couch to 5K is the public-domain-feeling plan a lot of apps copy.
- r/C25K is a kindness sub. Repeat-week posts get applause, not lectures.
- Week 5 is the famous wall (longer run chunks). People who start there bounce.
- Why it works: the walk is legal. Ego plans skip the walk and die.
- Why it fails: they race the run bits, skip rest, or jump weeks because a friend is on week 7.
- After C25K: easy miles, not an immediate half-marathon plan.
- Walk/run forever is a valid outcome. The 5K can stay a run/walk.
- Treadmill versions exist. Same intervals. Incline is optional, not 12-3-30.
- Side stitches and black toenails are the diary. Sharp pain is not.
- It is not a weight-loss program. Some people lose, some do not. The job is the run.
How people do it
- Start at week 1 even if they “used to run in school.”
- Three days with a rest or lift day between.
- Run bits are easy. If they cannot talk, they slow or walk early.
- Repeat any week that felt like a fight. That is the program.
- Shoes that are not dead. Not a $250 carbon plate.
- They do not add a fourth run in week 2.
- Race day (if they want): they run/walk as trained. Pride is finishing.
Amounts people use
- Weeks: 9 on the box. 10–12 in real diaries.
- Days: 3.
- Session: about 20–30 minutes of intervals, plus warmup walk.
- Run chunks: from 60 seconds up to 20–28 minutes depending on the version.
- After: 3 × 20–30 min easy is a common hold pattern.
How people keep it
- An app or a written week so they do not invent intervals.
- A podcast or a boring route. Entertainment is legal.
- A buddy on the same week if they can — not a faster friend.
- They schedule the three days like a class.
- After graduation: they keep the three days and slow down. See Easy miles.
How it may feel
- Week 1: surprisingly okay, then sore in the calves.
- Week 5: the emotional boss fight.
- First unstopped 20 minutes: the feeling the whole plan is for.
- A repeat week: relief, then pride they did not quit.
- Race morning: they will go out too fast unless they remember the talk test.
- After: they either become a “runner” or they keep the walk/run and are fine.
How long
- Nine to twelve weeks for the named plan.
- The three-day habit can last years.
- Coming back from a layoff: they restart earlier than their ego wants.
- It is not a one-time identity. People re-run C25K after babies, injuries, winters.
The longer notes
- Easy miles is the graduate program.
- Long run later is just one of the three days getting longer.
- They can lift on the other days. First-gym-week pairs well. Not 6-day PPL plus C25K week 5.
- Couch stretch after helps the hip-flexor complaints.
- A 5K time goal is a different, later card (tempo / intervals).
More from the community
Graduation posts show why the name can create an extra expectation. In July 2026, one runner celebrated finishing the final scheduled run with 30 continuous minutes, while explicitly leaving 5K as the next goal. A reply described later covering 5K in more than 30 minutes. Finishing a timed session, covering the distance and running a sub-30-minute 5K are three different achievements.Source 1
Good to know
- Do not start on week 5.
- Do not race the walk/run bits.
- Repeating a week is the program.
- Chest pain, fainting, or a joint that swells: person and clinician.
- A half-marathon plan the week after graduation is how people get hurt.
Earlier wording (updated)
- 9 weeks, 3 days NHS / C25K picture. Apps clone it.
